How to Find Your Running Zones: A Threshold Test You Can Do Today


Did you know your running zones are unique to you? Those generic heart rate percentages you see online are estimates at best. And depending on your fitness level, they might not reflect your actual physiology at all. Your zone 2 might be wider than you think. Your threshold might be higher than some chart says it should be. And training off the wrong numbers could mean you’re working too hard on easy days or not hard enough on the days that matter.

I’m Dr. Alyssa Olenick and I have a PhD in exercise physiology. I’ve become a bit of a zones whisperer at this point, and today I’m going to walk you through exactly how we test zones with clients inside The Lyss Method, plus give you my free zones calculator so you can figure out your own.

🚨 NOT SO FAST: Your fitness level shifts where your zones actually fall. Generic percentages are just estimates, and they might be way off for you.


Why Your Running Zones Are Different From Everyone Else’s


Your zones are determined by physiological thresholds, not arbitrary percentages. In a five zone model, zones 1 and 2 fall below your first ventilatory threshold, which is the point where lactate starts to gradually accumulate in the blood. This is roughly where your breathing starts to pick up and you’d have a harder time holding a conversation while running.

The thing is, where that threshold falls depends entirely on your aerobic fitness. Someone with a lower fitness status will have a narrower zone 2. They hop out of it quickly, and it sits at a lower heart rate. But someone with a higher fitness level will have a much wider zone 2 because their lactate threshold is higher. They can run at a faster pace and a higher percent of their max heart rate while still being aerobic.


📊 How Fitness Level Shifts Your Zones:

Lower aerobic fitness → Zone 2 might fall around the traditional 60 to 70% of max heart rate. Narrower range, lower threshold.

Moderate fitness → Zone 2 extends higher, potentially into the mid 70s% of max heart rate. You can sustain a faster pace aerobically.

Higher/advanced fitness → Zone 2 can reach 75, 80, even 85%+ of max heart rate for highly trained individuals. Your lactate threshold is significantly elevated.


The crossover between zone 3 and zone 4 is determined by your second ventilatory threshold, or lactate threshold. People with a higher lactate threshold are better at using oxygen for energy metabolism during exercise. They can sustain a higher work rate, run faster, and go longer before lactate accumulates to the point of fatigue and forced slowdown. That’s why a fitter person’s zones are shifted forward. The generic percentages don’t account for that.


💡 KEY POINT:

If you have a moderate to advanced fitness level and you’re using the standard 60 to 70% max heart rate formula for zone 2, there’s a good chance you’re running way too slow on your easy days. Your actual zone 2 is probably wider and higher than you think.


How to Test Your Threshold Heart Rate


A threshold test is an indirect, non-invasive way of measuring your threshold effort (that crossover between zone 3 and zone 4) during a regular run. You then use that data to extrapolate all of your zones. No fancy lab required.

Here’s what you need before you start: a heart rate monitor. Ideally a chest strap, as that’s going to be the most accurate. An arm band works as a solid substitute. A wrist-based watch will do in a pinch, but know that the readings might not be perfectly accurate.


The 60-Minute Threshold Test Protocol:

  • Warm up for 10 minutes with easy running and optional striders
  • Run for 60 minutes at a maximal sustained effort. Think 10K race effort. You want a plateau of pace, heart rate, and intensity across the full 60 minutes, not a zigzag of surges and recoveries.
  • Record your average heart rate across that plateau. That number is your threshold heart rate.
  • Plug it into the free zones calculator and it will extrapolate your personalized heart rate zones and estimated race paces.

💡 KEY POINT:

The goal of the 60-minute test is a steady, sustained maximal effort. Not sprinting. Not intervals. Think of the hardest pace you could hold for a full hour. That effort indirectly identifies the crossover point between your upper zone 3 and lower zone 4, which is the anchor from which all your other zones are calculated.


What If You Can’t Run for 60 Minutes?


If you’re a beginner or newer runner who can’t comfortably run for 30 to 60 minutes at a time, your data from this test might not be as clean. Here’s why: your heart rate is going to jump high really quickly, which can make it look like you have a higher threshold than you actually do. That artificial inflation means the zones it spits out might not reflect your real fitness.

That doesn’t mean you can’t do the test. There is a 30-minute option inside the calculator as well. But if you’re in this category, I’d caution you to use that data mostly to track trends over time rather than as gospel for your zone training. In the meantime, lean on RPE (rating of perceived exertion) and heart rate reserve as your guide, and focus on simply becoming a better runner first.


✅ If you’re a beginner and your threshold test gives you a heart rate of 180 bpm, that doesn’t make you an elite athlete. It might just be your baseline response to running right now. Use RPE alongside heart rate until your fitness catches up.

Once you plug your threshold heart rate into the zones calculator, you’ll get personalized heart rate zones AND estimated paces. That means if your training program prescribes speed work based on specific paces, 5K pace, 10K pace, half marathon pace, tempo pace, you now have targets that are actually based on YOUR physiology instead of a generic chart.

Are these perfectly reflective of your actual race paces every single time? Not necessarily. But they give you a real starting point for training intentionally, whether that means staying below your lactate threshold on easy days or pushing above it on hard days. And that intentionality is what drives real improvement.
