3 Essential Step-Up Variations for Trail Runners and Mountain Athletes
If you follow my training or are part of The Lyss Method, you know I’m obsessed with step-ups—and for good reason. They’re one of the most functional exercises for anyone who spends time on trails, mountains, or steep terrain.
Step-ups help you work through various ranges of motion, build quad and glute strength, and develop the specific power you need for climbing hills, powering up trails, and handling technical terrain. Today I’m sharing my three favorite step-up variations that will make you stronger on any outdoor adventure.
Why Step-Ups Are Essential for Trail Athletes
Think about what you’re doing when you’re trail running or hiking: you’re constantly powering uphill, often taking deep steps that require significant hip flexion and quad strength. Step-ups train exactly this movement pattern while allowing you to progressively overload the strength component.

Step-Up Variation #1: Traditional Front Step-Up
This might not be revolutionary, but the traditional step-up is a classic for a reason. It’s the foundation movement that builds the strength and control you need for the more advanced variations.
How to Perform It:
- Start with proper box height: Begin with the box at about knee height
- Step up with control: Drive through your heel and focus on the working leg
- Avoid pushing off the back leg: Don’t spring or bounce off your trailing foot
- Control the descent: Step down with the same control you used going up
- Drive with your quad and glute: These should be the primary movers
Programming Tips:
- Start with bodyweight and focus on perfect form
- Progress box height as you get stronger—work up to higher steps that mimic deep mountain steps
- Add weight via dumbbells, kettlebells, or a weighted vest
- Train both legs equally for balanced strength development
The beauty of traditional step-ups is their scalability. You can start conservatively and progress to very challenging heights and loads that build serious mountain strength.
Step-Up Variation #2: Side Step Step-Down
This is one of my favorites, originally taught to me by Coach Noah during our one-on-one training sessions. Most people only train the concentric (up) portion of step-ups, but the eccentric (down) control is equally important.
Why This Matters: Think about hiking or trail running downhill—you need incredible eccentric quad strength to control your descent and protect your knees. This variation specifically trains that downward control while building strength in a lengthened position.
How to Perform It:
- Start standing on the box with one foot near the edge
- Slowly lower your free leg toward the ground
- Control the descent with your planted leg’s quad and glute
- Tap the ground lightly with your toe, then return to start
- Keep most weight on the planted leg throughout the movement

Why Lateral Training Matters: Most of our training happens in the forward/backward plane, but trails throw lateral challenges at you constantly—uneven terrain, side slopes, technical rock sections. This exercise trains strength and stability in the frontal plane. Think of it as the “lateral lunge of step-ups.”
How to Perform It:
- Stand to the side of your box with the working leg closest to the box
- Cross your outside leg over and place it on the box
- Drive up through the crossed leg while maintaining control
- Step down with control and repeat
- Keep your torso upright and avoid excessive leaning
Programming Notes:
- Start with lower box height as this movement can be tricky initially
- Focus on control over speed until the pattern feels natural
- Progress by adding weight or increasing box height
- Can be done for reps or time depending on your goals
The Complete Step-Up System
These three variations work together to create a comprehensive step-up system:
